Make a four-week workout plan you can actually repeat
To make a workout plan with AI, share your goal, your days, your equipment, and any injury, then follow a four-week plan you can repeat. Stop for pain. This does not replace a doctor.
Next step: do Step 1. Copy the box, fill in the blanks, and paste it into the chat.
A prompt is the message you paste. A Director check is a short look before you use the result.
What you'll need
- A goal in plain words, such as "walk without knee pain" or "get back to the gym twice a week"
- How many days you will really show up
- The equipment you have, including "none"
- Any injury or limit a clinician has already told you about
Step 1: Get a plan that respects the limits
Build me a 4-week workout plan from these facts. Do not promise weight loss, muscle gain, or any result. Do not recommend supplements or medicine.
Goal: [paste]
Days I will train: [number and which days]
Session length: [minutes]
Equipment: [list, or none]
Injuries or limits: [paste, or "none I know of"]
Experience: [new, or what I do now]
Give me each week as a table: day, exercise, sets, reps or time, and an easier swap if that exercise hurts.
Start easier than you think I need.
If a limit makes an exercise a bad idea, leave it out and say why in one line.
Tell me to stop and get medical help if I feel chest pain, dizziness, or pain that is not ordinary effort.
If you have not asked a doctor about a known injury, do that before week 1. The plan is not clearance to train.
Step 2: Do week 1 before you edit week 4
Follow week 1 as written. Note what you skipped and what hurt. Do not redesign week 4 on day 1.
Step 3: Check in with what happened
Weekly check-in. Do not make the plan harder unless I ask.
Days I completed: [paste]
What hurt, in my words: [paste]
What felt easy: [paste]
Adjust next week only by swapping painful exercises for the easier option you already gave me.
Keep the same number of days.
Do not add a new goal.
Step 4: Stop when the plan and your week disagree
If you are skipping half the days, the plan is too big. Say so and ask for fewer days. A short plan you do is the result. Pair food only if you want to, using foods you have: Plan meals from your fridge. Do not turn this into a weight-loss program with targets the chat invented.
Common mistakes
- Hiding an injury so the plan looks impressive.
- Letting it add running when you said your knees hurt.
- Doubling workouts to make up a missed week.
- Treating sore joints as proof the plan is working. Ordinary muscle effort is one thing. Joint pain is a stop.
Privacy: what not to paste
You do not need your full name, address, or medical record. "Right knee hurts on stairs" is enough. Do not paste a doctor's note that includes your date of birth or ID number. This chat is not a medical record and not a diagnosis.
Director check: look before you use it
- Does every exercise respect the limits you typed? If not, delete it.
- Did the plan promise a result? Ignore the promise. Keep the schedule.
- Did you finish week 1 before changing week 4? If not, you are rearranging, not training.
- Is there pain that worries you? Stop and talk to a clinician. Do not ask the chat if it is "probably fine."
One extra tip
If your ChatGPT app shows a voice button, you can read the next exercise out loud while you train, then type the check-in later. Voice limits depend on the plan and can change. The check-in still needs the facts you type. More home routines are on the Life hub.
Common questions
Can this replace a doctor or a trainer?
No. If you have chest pain, dizziness, an injury, or a condition you are unsure about, talk to a clinician before you start. The chat cannot examine you.
What if I miss a week?
Repeat the week you missed. Do not let the plan "catch you up" by doubling the work. Tell the chat you skipped, and ask it to keep the same weights and reps.
Should I follow a plan that names supplements?
No. This workflow does not ask for supplements or doses. Food and training advice that claims a medical result does not belong in the plan.
